CIWO Daily HIIT Workout #007 combines cardio, dumbbell resistance, bodyweight conditioning and core work in one 30-minute session. This workout is designed around short intervals so you can keep the session moving while adjusting resistance, speed and impact to your current fitness level.
Daily HIIT #007 Workout Format
Total session: approximately 30 minutes
- Warm up for approximately 3–5 minutes before beginning the work intervals.
- Perform each exercise for 40 seconds.
- Use 20 seconds to recover and transition.
- Complete all 8 exercises, then repeat for 3 total rounds.
- The three main rounds provide 24 minutes of interval work. Use the remaining time for your warm-up and a short cooldown.
The 8-Exercise Circuit
1. Treadmill Run or Fast Walk
Use the treadmill for a controlled cardio interval. Choose a walking, jogging or running speed appropriate for your ability. Avoid jumping onto or off a moving belt. Reduce speed before transitioning to the next station.
2. Dumbbell Thrusters
Hold a dumbbell in each hand near shoulder level. Squat under control, stand, and transition into an overhead press. Use a load that allows you to keep the squat and press controlled throughout the interval.
3. Mountain Climbers
Begin in a strong high-plank position and alternate bringing the knees forward. Keep the pace manageable enough to maintain trunk and shoulder control. Slow the movement down when needed.
4. Goblet Squats
Hold one dumbbell or kettlebell close to your chest. Sit down into a comfortable squat depth while keeping your feet planted and knees tracking naturally. Drive through the floor to stand.
5. Push-Ups
Maintain a controlled body position as you lower and press away from the floor. Use incline push-ups against a stable bench or elevated surface if the floor variation causes technique to break down.
6. Dumbbell Rows
Use a supported or staggered stance and row the dumbbell toward your torso without aggressively rotating your trunk. Switch sides during the interval or divide the 40 seconds evenly between arms.
7. Walking Lunges
Step forward into each repetition using a stride length and depth you can control. Alternate legs as you move. If space is limited, substitute alternating reverse lunges in place.
8. Plank Shoulder Taps
From a high plank, lift one hand and tap the opposite shoulder. Alternate sides while minimizing unnecessary hip rotation. Widen your foot position or perform the movement from an elevated surface to reduce difficulty.
Timing Check
Each station uses 40 seconds of work plus 20 seconds of recovery or transition, which equals 1 minute. Eight exercises therefore equal 8 minutes per round. Three rounds equal 24 minutes.
Add approximately 3 minutes of progressive warm-up before the circuit and 3 minutes of easy movement and recovery afterward for a complete 30-minute session.
3-Minute Warm-Up
- 60 seconds easy treadmill walking or marching
- 60 seconds alternating bodyweight reverse lunges and arm movements
- 60 seconds controlled bodyweight squats and easy step jacks
3-Minute Cooldown
- 90 seconds easy walking while gradually slowing your pace
- 45 seconds comfortable lower-body mobility
- 45 seconds upper-body mobility and slow breathing
Ways to Modify HIIT #007
- Use a fast treadmill walk instead of running.
- Choose lighter dumbbells for thrusters and rows.
- Perform mountain climbers from an elevated bench.
- Use bodyweight squats instead of loaded goblet squats.
- Perform incline push-ups.
- Substitute stationary reverse lunges for walking lunges.
- Elevate your hands for plank shoulder taps.
- Use 30 seconds of work and 30 seconds of recovery if you need additional recovery time.
Training Tips
- Set up your equipment before starting so transitions remain controlled.
- Choose resistance based on movement quality rather than the heaviest weight available.
- Do not sacrifice technique simply to accumulate more repetitions.
- Use treadmill speeds you can enter, maintain and reduce safely.
- Stay hydrated according to your needs and training environment.
- Take additional recovery when needed.
Safety
HIIT intensity is individual. You do not need to match another person’s speed, resistance or repetition count. Adjust the workout to your current training level. Stop exercising if you experience chest pain or pressure, faintness, dizziness, severe or unusual shortness of breath, or sharp or unusual pain. Anyone with a medical condition, injury or exercise restriction should follow individualized guidance from an appropriate healthcare professional.
The CIWO Takeaway
Daily HIIT #007 mixes treadmill cardio, dumbbell strength work and bodyweight conditioning without requiring every station to be performed at maximum speed. Use controlled resistance, modify impact when necessary and make the 40-second work periods productive rather than rushed.
