CIWO Daily HIIT Workout #005 is a 30-minute full-body interval workout that blends bodyweight conditioning with optional dumbbell resistance. This session changes the exercise mix again while keeping the Daily HIIT format easy to follow and scalable to different fitness levels.
Workout #005 Overview
- Total time: 30 minutes
- Warm-up: 5 minutes
- Main HIIT block: 20 minutes
- Cooldown: 5 minutes
- Intervals: 40 seconds work / 20 seconds recovery or transition
- Equipment: exercise mat and optional dumbbells
Warm-Up — 5 Minutes
Begin with easy marching or walking, then gradually add arm circles, controlled bodyweight squats, alternating step-back lunges and light knee drives. The goal is to increase body temperature and prepare the joints and muscles without creating fatigue.
Main HIIT Block — 20 Minutes
Perform each movement for approximately 40 seconds, followed by 20 seconds to recover or transition. One pass through the 10 exercises takes about 10 minutes. Complete two passes for the 20-minute main block. Adjust work and recovery periods when needed to preserve technique.
1. Jumping Jacks
Use controlled jumping jacks to raise your heart rate. For lower impact, step one foot out at a time while moving the arms overhead.
2. Dumbbell Squat to Shoulder Press
Hold manageable dumbbells near shoulder level. Squat through a comfortable range, stand with control and press overhead. Use bodyweight squats if overhead pressing is not appropriate.
3. Mountain Climbers
From a stable plank, alternate knee drives while maintaining trunk control. Slow the pace or use an elevated surface when needed.
4. Reverse Lunge with Biceps Curl
Step backward into a comfortable reverse lunge while controlling the dumbbells. Perform a curl as you stabilize, then return to standing. The curl can be removed to simplify the movement.
5. Push-Ups
Keep the body controlled as you lower and press away from the floor. Use an elevated surface or knee-supported variation if appropriate.
6. Dumbbell Renegade Row
From a strong plank position, row one dumbbell at a time while limiting unnecessary torso rotation. A wider foot position can improve stability. Substitute a supported one-arm dumbbell row if the plank variation is too demanding.
7. High Knees
Drive alternating knees upward at a pace you can control. For lower impact, use brisk standing knee drives without running or jumping.
8. Glute Bridge
Lie on your back with knees bent and feet planted. Drive through the feet and extend the hips while keeping the movement controlled. Avoid aggressively overextending the lower back.
9. Plank Shoulder Taps
From a plank, alternate touching the opposite shoulder while resisting excessive hip rotation. Elevate the hands if needed.
10. Burpees
Move from standing to a supported plank and back to standing under control. Jumping is optional. Step the feet back and forward for a lower-impact variation.
Cooldown — 5 Minutes
Gradually reduce your effort with easy walking or marching. Follow with comfortable mobility or stretching for the legs, hips, chest and shoulders. Breathe normally and avoid forcing painful ranges.
How to Scale HIIT #005
- Use bodyweight instead of dumbbells.
- Replace jumps with step-based variations.
- Use an elevated surface for push-ups, mountain climbers or shoulder taps.
- Reduce the work interval to 20–30 seconds and use the remaining time for recovery.
- Choose lighter dumbbells when combination movements begin to compromise technique.
Intensity and Safety
HIIT intensity is individual. A challenging interval does not require maximum speed or maximum resistance. Prioritize controlled movement and choose variations that match your current fitness level. Stop exercising for sharp or unusual pain, chest pain or pressure, faintness, dizziness, severe or unusual shortness of breath, or another concerning symptom. People with medical conditions or exercise restrictions should follow individualized professional guidance.
The CIWO Takeaway
Daily HIIT #005 uses a different full-body combination while still mixing conditioning, strength and core work. Keep the dumbbells optional, modify impact as needed and focus on consistent, controlled intervals rather than racing through repetitions.
