
CIWO Daily HIIT Workout #003 changes the formula by combining dumbbell strength movements with bodyweight conditioning intervals. Choose loads you can control throughout each work interval and prioritize technique over repetition speed.
Workout Overview
- Target session: approximately 30 minutes

- Focus: strength + conditioning
- Main interval: 40 seconds work / 20 seconds transition or recovery
- Intensity: challenging but controlled
1. Warm-Up — 5 Minutes
- Arm swings
- Hip circles
- Torso rotations
- Bodyweight good mornings
- Lateral steps
Move progressively and use the warm-up to prepare the hips, shoulders and trunk. The warm-up does not need to feel like a maximal interval.
2. HIIT Circuits — Strength + Conditioning
Use the exercise sequence below with approximately 40 seconds of work and 20 seconds to recover or transition. Choose the number of rounds that allows the full session to fit your available time while preserving technique. The 30-minute target includes the warm-up and cooldown.
Circuit 1 — Lower Body Strength
- Dumbbell goblet squat
- Speed punches — bodyweight conditioning interval
- Dumbbell Romanian deadlift
- Lateral step-and-reach
Focus: Keep the goblet squat and Romanian deadlift controlled. During speed punches, use quick but controlled combinations without locking the elbows.
Circuit 2 — Upper Body + Core
- Dumbbell floor press or bench press
- Crab toe touches
- Bent-over dumbbell row
- Standing cross-body crunch
Focus: Use a manageable dumbbell load. Maintain a stable trunk during rows and move deliberately during the core intervals.
Circuit 3 — Legs + Athletic Conditioning
- Dumbbell goblet reverse lunge
- Squat side kicks
- Dumbbell hip-hinge high pull — light load
- Lateral bear steps
Focus: Use a controlled lunge range. Keep side kicks smooth rather than forcing height. The high pull should use a light, controllable load; substitute a dumbbell Romanian deadlift if the movement is unfamiliar.
Circuit 4 — Core + Strength Endurance
- Dumbbell suitcase march
- Dead bugs
- Dumbbell squat to controlled overhead press
- Heel taps
Focus: Keep the torso tall during suitcase marches. Use a load that allows a smooth squat-to-press without excessive back extension. The press can be omitted if overhead work is not appropriate for you.
3. Finisher — 3 Minutes
Alternate wall sit, speed punches and lateral step-and-reach using approximately 30 seconds of work followed by 15 seconds of recovery. Repeat as time permits. Keep the finisher challenging but controlled.
4. Cooldown — About 2 Minutes
Gradually reduce your effort. Use easy walking followed by comfortable mobility or stretches for the quadriceps, hamstrings, chest and shoulders. Breathe normally and avoid forcing painful positions.
Weight Selection
There is no single correct dumbbell weight for this workout. Choose resistance that allows you to maintain control throughout the interval. If technique deteriorates, reduce the load, slow the pace, shorten the work interval or increase recovery.
Modifications
- Use one dumbbell instead of two when appropriate.
- Replace squat side kicks with bodyweight squats or controlled alternating knee drives.
- Replace lateral bear steps with standing lateral steps.
- Perform chest presses on the floor if a bench is unavailable.
- Replace overhead pressing with a squat plus front reach if needed.
- Increase rest periods whenever necessary to preserve technique.
Safety and Training Quality
HIIT does not require maximal speed on every repetition. Strength exercises performed under fatigue should remain controlled. Keep the workout area clear, use dumbbells you can handle securely and set weights down deliberately. Stop exercising for sharp or unusual pain, chest pain, faintness, dizziness, severe or unusual shortness of breath, or another concerning symptom.
