CIWO Daily HIIT Workout #001: Full Body Blast is a bodyweight interval session designed to train multiple major muscle groups while combining strength-oriented movements with cardiovascular intervals. Warm-Up

Begin with approximately four minutes of comfortable movement. Gradually increase your effort rather than starting at full intensity.

HIIT Block 1

Perform each movement for 40 seconds, followed by 20 seconds of recovery.

HIIT Block 2

  1. High knees
  2. Push-ups
  3. Skaters
  4. Plank shoulder taps
  5. Fast feet

HIIT Block 3

  1. Lateral lunges
  2. Incline or floor push-ups
  3. Mountain climbers
  4. Squat pulses
  5. Plank

HIIT Block 4

  1. Squat to knee drive
  2. Reverse lunge to knee drive
  3. Jumping jacks
  4. Push-ups
  5. Fast feet

Finisher

Choose high knees or a fast march. Perform 20 seconds of work followed by 10 seconds of recovery for four rounds. Maintain control rather than treating the finisher as an all-out sprint.

Cooldown

Gradually reduce your effort with easy walking or marching. Follow with comfortable mobility or stretching for areas such as the calves, quadriceps, hips, chest and shoulders. Stretching should feel controlled rather than painful.

Lower-Impact Modifications

  • Jumping jacks: use step jacks.
  • High knees: use a fast march.
  • Skaters: use controlled side steps.
  • Floor push-ups: use an elevated surface.
  • Mountain climbers: slow the movement and alternate step-ins.
  • Need more recovery? Shorten the work interval or extend the rest period.

How Hard Should You Work?

HIIT intensity is individual. Aim for a challenging effort that noticeably increases breathing and heart rate while still allowing you to maintain controlled exercise technique. You do not need to match another person’s speed. If technique deteriorates, reduce your pace, choose a modification or take additional recovery.

Form Priorities

  • Keep bodyweight squats controlled and maintain stable foot contact.
  • During lunges, use a range you can comfortably control.
  • During push-ups and planks, prioritize a stable trunk over speed.
  • During mountain climbers, avoid racing if it causes your position to break down.
  • Use controlled landings or lower-impact substitutions for jumping movements.

Safety

Stop exercising if you experience chest pain, faintness, severe or unusual shortness of breath, or another concerning symptom. If a medical condition, injury, pregnancy or other limitation affects your ability to exercise safely, follow individualized guidance from an appropriate healthcare professional.
