Daily HIIT #008: 30-Minute Mixed Training Session
Combine weights, bodyweight and cardio in a full-body circuit. This is a new workout arrangement in the Daily HIIT series, although some foundational exercises may recur. Prioritize technique, not maximum speed.
Exact 30-Minute Format
Warm-up: 3 minutes. Main circuit: 24 minutes. Cooldown: 3 minutes. Perform 8 stations at 40 seconds work and 20 seconds rest/transition. That is 8 minutes per round; repeat for 3 rounds (24 minutes). Equipment changes may require extra time; pause the timer if necessary.
Warm-Up — 3 Minutes
60 seconds easy walking; 60 seconds controlled hip hinges and arm circles; 60 seconds alternating step-backs and shallow squats.
Main Circuit — 3 Rounds
1. Treadmill Intervals
Walk briskly or jog at a manageable pace. Reduce speed safely before stepping off; never jump from a moving belt. Modification: Fast walking.
2. Dumbbell Deadlifts
Hold dumbbells at your sides, hinge at the hips with a controlled back position, then stand tall. Modification: Bodyweight hip hinges.
3. Jump Squats
Squat to a comfortable depth and jump softly, landing with control. Modification: Bodyweight squats without jumping.
4. Dumbbell Shoulder Press
Press manageable dumbbells overhead without excessive trunk arching. Modification: Lighter dumbbells or one arm at a time.
5. Battle Ropes
Create controlled alternating waves while maintaining a stable stance. Modification: March in place with vigorous arm swings.
6. Reverse Lunges
Step backward, lower to a comfortable depth and return to standing, alternating legs. Modification: Supported shallow reverse lunges.
7. Plank Jacks
From a stable plank, move the feet apart and together while limiting trunk movement. Modification: Step feet out and in individually.
8. Russian Twists
Sit with knees bent and feet supported, rotate gently through a comfortable range while keeping control. Modification: Seated trunk rotations without weight.
Cooldown — 3 Minutes
Walk easily for 90 seconds, then perform 45 seconds gentle lower-body mobility and 45 seconds relaxed upper-body mobility and breathing.
Training Notes
Choose equipment and resistance that can be handled safely within each interval. A treadmill station may not be practical in a busy gym; replace it with marching, stationary cycling or another accessible cardio station. Keep walking paths and workout areas clear.
Beginner Options
Try 30 seconds work and 30 seconds recovery, use lighter weights, and replace jumps with steps. Reduce rounds as needed; a shorter workout is preferable to poor form.
Safety
Stop for chest pain, faintness, severe or unusual breathlessness, or sharp pain. Individuals with medical restrictions should seek individualized advice. Hydrate according to your needs.
