
The Bent-Over Rear Delt Fly is a dumbbell isolation exercise that targets the rear shoulders and upper back. A stable hip hinge, manageable weight and controlled arm path help keep tension on the rear deltoids instead of turning the movement into a row or momentum-driven swing.

Step-by-Step Instructions
1. Choose a Light Weight
Select dumbbells that allow you to move without swinging or shrugging. Stand with your feet approximately hip-width apart and hold the weights at your sides with a neutral grip.
2. Hinge at the Hips
Soften your knees and push your hips backward. Hinge your torso forward approximately 45–70 degrees while keeping your back flat, ribs controlled and neck aligned with your spine.
3. Brace and Let Your Arms Hang
Brace your core and keep your torso still. Let the dumbbells hang below your shoulders with your palms facing each other. Maintain a soft, fixed bend in your elbows and keep your shoulders away from your ears.
4. Raise Your Arms Outward
Lead with your elbows and raise both arms outward in a wide arc. Keep the same elbow angle and avoid pulling the dumbbells toward your ribs like a row.
5. Squeeze the Rear Delts
Stop when your upper arms are approximately in line with your torso. Briefly squeeze the rear shoulders and upper back while keeping your neck relaxed and shoulders down.
6. Lower with Control
Slowly lower the dumbbells along the same arc until they hang below your shoulders again. Maintain the hip hinge and neutral spine throughout the set.
Suggested Sets and Repetitions
- Beginner: 2–3 sets of 12–15 repetitions
- Muscle building: 3–4 sets of 10–15 repetitions
- Muscular endurance: 2–3 sets of 15–20 repetitions
Form Tips
- Use lighter dumbbells than you would for a row or shoulder press.
- Keep your spine neutral and hips pushed backward throughout the set.
- Maintain a soft, fixed elbow bend instead of repeatedly bending and straightening your arms.
- Lead with your elbows and think about spreading the room apart.
- Stop when your upper arms reach the line of your torso.
- Lower the weights slowly to maintain tension on the rear delts.
Common Mistakes
- Rounding the back: Reduce the hinge depth, brace your core and keep your chest open.
- Swinging the weights: Choose lighter dumbbells and keep your torso still.
- Shrugging: Keep your shoulders down and away from your ears.
- Turning the fly into a row: Maintain the elbow angle and move the arms outward instead of pulling toward the ribs.
- Lifting too high: Stop near the line of your torso rather than forcing the weights above shoulder level.
- Moving too quickly: Control both the lifting and lowering phases.
Variations
- Seated bent-over rear delt fly: Sit on a bench and hinge forward to reduce lower-body movement.
- Chest-supported rear delt fly: Lie face down on an incline bench for additional torso support.
- Cable reverse fly: Use cables for more consistent resistance throughout the range.
- Reverse pec deck: Use a machine to guide the movement path.
- Single-arm rear delt fly: Train one side at a time while supporting the free hand on a bench.
