CIWO Daily HIIT Workout #006 is a 30-minute full-body interval session combining conditioning, lower-body work, upper-body strength and core training. This edition uses six movements and keeps equipment simple. The goal is challenging, repeatable work—not sacrificing technique for speed.
30-Minute Workout Structure
Warm-up: 5 minutes
Main HIIT: 20 minutes
Cooldown: 5 minutes
For the 20-minute main session, complete 4 rounds of the five exercises below. Work for 40 seconds, then recover or transition for 20 seconds. Five exercises equal five minutes per round; four rounds equal 20 minutes.
5-Minute Warm-Up
- Easy treadmill walk or march – 60 seconds
- Bodyweight good mornings – 60 seconds
- Alternating lateral lunges – 60 seconds
- Arm swings with easy step jacks – 60 seconds
- Slow squat-to-reach – 60 seconds
Daily HIIT #006 Main Circuit
1. Kettlebell Deadlift to High Pull
Hinge at the hips and control the kettlebell from the floor or a comfortable starting height. Stand by driving through the floor, then guide the bell upward without aggressively yanking with the arms. If the high-pull portion is unfamiliar or uncomfortable, perform controlled kettlebell deadlifts instead.
2. Bench Step-Ups
Use a stable box or bench at an appropriate height. Plant the working foot securely, step up under control and alternate sides. Avoid pushing aggressively off the trailing leg. A lower platform can reduce difficulty.
3. Dumbbell Floor Press
Lie on an exercise mat with knees bent and feet planted. Lower the dumbbells under control until the upper arms gently contact the floor, then press upward. Choose resistance that allows consistent control throughout the interval.
4. Skater Steps
Move laterally from side to side using a controlled skating pattern. Keep the movement low impact by stepping rather than jumping. Increase speed only while maintaining balance and control.
5. Dead Bug
Lie on your back with hips and knees bent. Brace the trunk and slowly extend the opposite arm and leg while keeping the movement controlled. Return and alternate sides. Reduce the range if maintaining trunk position becomes difficult.
Main Circuit Timing
40 seconds work / 20 seconds recovery or transition
5 exercises = 5 minutes
4 rounds = 20 minutes
Intensity is individual. You can shorten work intervals, increase recovery or complete fewer rounds when appropriate.
5-Minute Cooldown
- Easy walking – 2 minutes
- Comfortable quadriceps and hip-flexor mobility – 60 seconds
- Chest and shoulder mobility – 60 seconds
- Slow breathing with gentle full-body mobility – 60 seconds
Modifications
- No kettlebell: use one dumbbell for deadlifts or perform bodyweight good mornings.
- No bench: substitute alternating reverse lunges.
- No dumbbells: substitute controlled push-ups or incline push-ups.
- Lower impact: use lateral skater steps without jumping.
- New to HIIT: try 30 seconds of work and 30 seconds of recovery.
Workout Tips
- Choose resistance you can control for the entire interval.
- Use the recovery period to reset your position and prepare for the next exercise.
- Quality movement is more important than accumulating the most repetitions.
- Keep your training area clear and make sure benches and equipment are stable.
- Hydrate according to your needs and training environment.
Safety
HIIT can be demanding. Adjust exercise selection, impact, resistance and work-to-rest intervals to your current ability. Stop exercising if you develop chest pain or pressure, faintness, dizziness, severe or unusual shortness of breath, or sharp or unusual pain. People with medical conditions or exercise restrictions should follow individualized guidance from an appropriate healthcare professional.
The CIWO Takeaway
Daily HIIT #006 adds another combination to the series by mixing a kettlebell hinge, step-ups, horizontal pressing, lateral conditioning and controlled core work. Keep the pace challenging but sustainable, modify when necessary and make every repetition count.
