The Arnold Press is a seated dumbbell shoulder exercise that combines a rotating movement with an overhead press. The extended range of motion challenges the front and side deltoids while the triceps and upper chest assist throughout the press.

Step-by-Step Instructions

1. Set Up

Sit against an upright bench with your feet flat on the floor. Hold a dumbbell in each hand directly in front of your shoulders. Face your palms toward your body and point your elbows slightly forward.

2. Brace Your Body

Keep your chest tall, spine neutral and core braced. Pull your shoulders gently down and back. Keep your wrists stacked over your elbows without bending them backward.

3. Begin the Rotation

Start pressing the dumbbells upward while smoothly rotating your forearms outward. Your palms should gradually turn from facing your body to facing forward.

4. Press Overhead

Continue pressing until the dumbbells travel above your shoulders. Keep your ribs down and avoid leaning back or exaggerating the arch in your lower back.

5. Finish the Repetition

Finish with your arms nearly straight, palms facing forward and dumbbells balanced above your shoulders. Avoid forcefully locking your elbows or allowing the weights to drift too far forward.

6. Return with Control

Lower the dumbbells along the same path while rotating your palms inward. Finish with the dumbbells in front of your shoulders and your palms facing your body. Pause briefly before beginning the next repetition.

Suggested Sets and Repetitions

  • Beginner: 2–3 sets of 8–12 repetitions
  • Muscle building: 3–4 sets of 8–12 repetitions
  • Muscular endurance: 2–3 sets of 12–15 repetitions

Form Tips

  • Use a lighter weight than you would for a standard dumbbell shoulder press while learning the rotation.
  • Rotate smoothly throughout the movement instead of twisting suddenly.
  • Keep the dumbbells stacked over your forearms and your wrists neutral.
  • Maintain contact with the back pad and keep both feet planted.
  • Stop or reduce the range of motion if the rotation causes shoulder pain.

  • Using excessive weight: Heavy dumbbells can turn the rotation into an uncontrolled swing.
  • Overarching the back: Keep your core braced and ribs stacked over your hips.
  • Rushing the rotation: Coordinate the turn with the press and lower under control.
  • Dropping the elbows too low: Stop at a comfortable shoulder position rather than forcing extra depth.
  • Clashing the dumbbells: Finish with the weights above the shoulders without striking them together.
